Hydration for Fitness: How Much Water You Actually Need and When

Hydration is the most underrated performance tool in fitness. Even mild dehydration (1-2% body weight in fluid loss) reduces strength, endurance, and cognitive function. Here's the complete guide.

How Much Do You Actually Need

The old '8 glasses a day' rule is oversimplified. A better formula: body weight (lbs) ÷ 2 = daily ounces. Add 16-24oz per hour of exercise. If you're sweating heavily or it's hot, add more.

Signs of Dehydration

  • Dark yellow urine (pale yellow = hydrated)
  • Headache (often the first sign)
  • Fatigue and reduced concentration
  • Muscle cramps during exercise
  • Dry mouth and increased thirst (already mildly dehydrated by this point)

Water vs Electrolyte Drinks

Plain water is sufficient for workouts under 60 minutes. For longer sessions, add electrolytes (sodium, potassium, magnesium). Sports drinks often have excessive sugar — electrolyte tablets or a pinch of salt + coconut water work as well.

Hydration Timing

  • On waking: 16-20oz immediately (you're dehydrated after sleep)
  • Before exercise: 16oz 2 hours before, 8oz 15-30 minutes before
  • During exercise: 4-8oz every 15-20 minutes
  • After exercise: 16oz per pound of body weight lost
